How to Test Your One-Rep Max Safely

You need a max to program percentages. You almost never need to actually lift one. Here's the submaximal protocol that gets you a usable number with a fraction of the risk.

Why bother with a max at all

Almost every structured program prescribes load as a percentage of your one-rep max: 5 sets of 5 at 75%, a top set at 85%, back-off work at 65%. Without a max, you're guessing, and most people guess low on their squat and high on their press. A reasonable estimate — even one that's off by five percent — makes the whole block coherent.

Why a true single is rarely worth it

A genuine limit attempt is a technical skill of its own. Bar speed collapses, position degrades, and the highest-force portion of the lift happens exactly when your bracing is worst. For a competitive powerlifter, that risk buys a meet total. For everyone else, it buys a number you could have estimated from a set of five. Connective tissue also adapts more slowly than muscle, so the joints, not the muscles, usually pay for max attempts.

The submaximal protocol

1. Warm up in a ramp, not a jump

  • Empty bar or light dumbbells, 8–10 reps, two sets.
  • ~50% of your estimated working weight, 5 reps.
  • ~70%, 3 reps.
  • ~80%, 1–2 reps. Move deliberately; this is rehearsal, not fatigue.
  • Rest three full minutes before the test set.

2. Pick a weight you can lift 3–6 times

Estimation formulas are most accurate in this range. Accuracy degrades noticeably above roughly ten reps, because at that point you're measuring muscular endurance as much as maximal strength — a lifter who grinds out fifteen reps at a given weight will have her max badly overestimated.

3. Stop with one rep in reserve

End the set when you're confident you have exactly one clean rep left. A rep where your back rounds or your knees cave is not a rep that belongs in the calculation. Log the weight and the honest rep count, then add one rep to your reserve estimate only if you're certain.

4. Convert it

Feed the weight and reps into the 1-rep max calculator. It applies the Epley formula, then shows your estimated max on an age-graded tier scale and gives you the training percentages — 65%, 75%, 85% — already calculated so you can write the next block straight from the output.

Conditions that change the number

Test on a normal training day, not after a week off and not on the back of a bad night's sleep. Same shoes, same bar, same time of day if you can manage it. Sleep, stress and where you are in your cycle all move performance by a few percent; that's noise, not evidence that your training failed.

Safety details people skip

  • Use the safeties. Set the pins in a rack just below your bottom position for squats and bench. Test alone only if the pins would catch the bar.
  • Don't test on a new movement. Give any variation at least six sessions of practice before you estimate a max on it.
  • One lift per session. Testing squat and deadlift on the same day inflates fatigue and deflates the second number.
  • Stop for pain. Discomfort under load is normal; sharp, localised or joint pain is a signal to end the session and, if it persists, to see a clinician.

How often to retest

Every 8–12 weeks, or at the end of a training block. More frequent testing produces noise and interrupts the accumulation of work that actually drives progress. Between tests, let rep performance at a fixed percentage tell you whether your max is climbing — if last month's 75% now moves like 70%, it is.
